This is a 12-week, three sessions per week, non-sense-free, and practical program that ranks high on the bang-for-buck scale. It is meant for grappling athletes that want to dedicate the vast majority of their time to their sport and simply use strength training as a productive supplement (as it should be). The volume and intensity are carefully chosen so that you will develop strength while keeping fatigue and soreness at bay, thereby leaving you fresh for the sports sessions. More specifically, this is done with relatively low volume (sets and reps) but high intensity (weights). The program uses a combination of set percentages, RPE, and feel-based progressions.

Prerequisites for program

  • Competency in major compound exercises, such as the back squat, deadlift, and bench press. Also, the power clean (an Olympic weightlifting variation).
  • An up-to-date estimate of your 1RM for the back squat, bench press, and deadlift.
  • Understanding of the RPE method. I have a document on the RPE method on my website: coachsaman.com (which you can download for free).
